Eat meat and vegetables, nuts and seeds, some fruit, little starch and no sugar. Keep intake to levels that will support exercise but not body fat. Practice and train major lifts: Deadlift, clean, squat, presses, C&J, and snatch. Similarly, master the basics of gymnastics: pull-ups, dips, rope climb, push-ups, sit-ups, presses to handstand, pirouettes, flips, splits, and holds. Bike, run, swim, row, etc, hard and fast. Five or six days per week mix these elements in as many combinations and patterns as creativity will allow. Routine is the enemy. Keep workouts short and intense. Regularly learn and play new sports.
wow....that one sucked....er, I mean...what a great workout! I scaled the dumbell weight down and didnt multiply all of my dips by 3x (no rings at aspen)...and I still couldnt get through it! Felt great after I was done.

25 DB Thrusters @ 1/3 body weight
25 Knees to Elbows (rings or bar)
25 Ring dips
25 Pull Ups
This was tuff!! We ended up capping it at 30 minutes.
3 Complete rounds as RX'd + 20 thrusters.
Used 30# dumbbells (didn't have 35#, and chose against 40#), k/e's on rings and kipped all of my latter ring dips 1 and 2 at a time.

As for the workout it was as RX'd. I am not sure if my arms will ever work the same. I need to take the picture I made of Keith and edit it to put me in it becase that was the WORK OUT FROM HELL!!!!!

Ring Dips- Can only count the first two rounds as actually doing dips. Last two rounds were so weak, I did 1 to 2 at a time and used so much kip, it was more like Ring worm-ups.
Pull ups were a cinch after resting so much during Ring worm-ups.

At 30 mins I had...
2 full rounds and the following as a partial round:
+ 25 assisted ring dips
+ 15 pullups
+ 11 knees to elbows
+ between 10 and 15 thrusters
(20# dumbbells/assisted ring dips)
I have 8 blisters and 2 open wounds, yay.

some of you 11 am folks need to show up! i was forced to work out with jason and no matter how good you do you always look bad next to him. with the past couple of days workouts i am overall the most sore i have ever been. 32:02 as rx'd
